Sleep schedule calculator
A full week of bedtimes and alarms, derived from your sleep need and a fixed wake time — the wake time is the anchor; the bedtime is arithmetic. Switch to shift work and it builds the anchor-sleep schedule for early, evening or night rotations, with the days-off rule that actually makes shift sleep work: hold the window, don't flip it.
Target: 8 h per night.
Capped at 60 min — more drifts your clock.
| Day | In bed | Wake | Asleep | Note |
|---|---|---|---|---|
| Mon | 10:15 pm | 6:30 am | 8 h | In bed 10:15 pm, 8 h 15 min before a 6:30 am alarm. |
| Tue | 10:15 pm | 6:30 am | 8 h | In bed 10:15 pm, 8 h 15 min before a 6:30 am alarm. |
| Wed | 10:15 pm | 6:30 am | 8 h | In bed 10:15 pm, 8 h 15 min before a 6:30 am alarm. |
| Thu | 10:15 pm | 6:30 am | 8 h | In bed 10:15 pm, 8 h 15 min before a 6:30 am alarm. |
| Fri | 10:15 pm | 6:30 am | 8 h | In bed 10:15 pm, 8 h 15 min before a 6:30 am alarm. |
| Satoff | 10:45 pm | 7:00 am | 8 h | Lie-in capped at 30 min — more than that drifts your clock and makes Sun harder. |

Why is the wake time the anchor?
Your clock entrains to regularity, and the most regular signal you control is the alarm. Fix it within ~30 minutes every day — weekends included — and the bedtime stops being a nightly negotiation and becomes a derived value: wake time minus sleep need minus time to fall asleep. The circadian rhythm calculator then layers the light schedule on top of that anchor.
Why are weekends the problem?
Sleeping in two hours on Saturday feels like repayment and acts like a flight: you have shifted your clock two zones west, and Monday's alarm now lands in your biological early morning — the mechanism behind "social jet lag", which tracks with worse mood and metabolic markers in the research. The calculator lets you budget a lie-in but caps it at 60 minutes, because that is roughly where the repayment stops paying and the drift starts costing.
How does anchor sleep work for shift workers?
The single biggest mistake in shift-work sleep is the full flip — living nights on work days and days on days off, re-adapting from zero every week. The studied alternative is anchor sleep: one stable window held across the whole week (with a small, capped drift on days off), so the adaptation you build survives the weekend. For night shifts that window sits after the shift ends; pair it with complete blackout, the wind-down planner, and — for the first commute home — sunglasses, because morning light on the drive home is telling your clock exactly the wrong thing.
FAQ
What is the healthiest sleep schedule?
The boring answer is the correct one: the same bedtime and wake time every day, within about 30 minutes, weekends included, with the wake time fixed first and the bedtime derived from your sleep need. Consistency is independently associated with better sleep and health outcomes — in some studies as strongly as duration itself.
How should I schedule sleep around night shifts?
Anchor, don't flip. Pick one sleep window (for night shifts, usually the morning after the shift: e.g. 8 am–3:30 pm) and hold it on days off too, allowing at most an hour of drift. Flipping to a 'normal' schedule on days off and back costs you the entire adaptation every week. Blackout curtains and a fixed wind-down are not optional — you are sleeping against daylight.
How much weekend lie-in is too much?
More than about an hour starts to matter. A 2–3 hour Saturday lie-in shifts your clock the equivalent of a short flight — which is exactly why Monday morning feels like jet lag ('social jet lag'). The calculator caps the weekend extension at 60 minutes for this reason; if you need more than that regularly, the weekday schedule is too short, not the weekend.
Should the wake time or the bedtime be the fixed point?
The wake time. You can command an alarm; you cannot command sleep onset. Fix the wake time seven days a week, derive the bedtime from your need, and let sleep pressure handle the falling-asleep part. People who 'fix their bedtime' and let the wake time float almost always fail — the floating wake time un-anchors the clock.
How we source this
The sleep-duration figures come from the National Sleep Foundation's 2015 consensus panel (Hirshkowitz et al., Sleep Health) — 18 experts convened from 12 stakeholder organisations, reviewing 300+ studies. The cycle, REM, jet-lag and wind-down models are built from the primary literature, and every source is listed with its context on the methodology & sources page.
Content is written and maintained by the SleepMaxx Calculator editorial team and checked against those sources. This site is not medically reviewed— no clinician reviews this content, and we would rather say that in plain text than hang a reviewer byline we don't have. These are planning tools built on population averages; for a personal sleep problem, a clinician is the right next step.
You will also not find an Epworth Sleepiness Scale, a STOP-BANG questionnaire or an AHI estimator here. Those are clinical screening instruments: their scores only mean something in the hands of someone who can act on them, and hosting them on a calculator site is a safety problem, not a feature. We exclude them deliberately.
